RAMP Warm-Ups That Actually Reduce Injury
Most warm-ups are an afterthought: a light jog, a few toe-touches, maybe a shoulder circle or two, and then straight into training. It feels like preparation, but it does very little to ready the body for hard, fast, or heavy work. A better warm-up is not longer, it is more structured, and the research on structured warm-ups is genuinely convincing. A well-built warm-up is one of the few things shown to lower injury rates across a range of sports.
Why the Warm-Up Matters More Than People Think
A good warm-up raises muscle temperature, improves nerve conduction and muscle activation, increases joint range of motion, and primes the movements you are about to demand of your body. It also gives the nervous system a rehearsal, which improves coordination and reaction in the first minutes of play, exactly when many injuries happen. The payoff is not just performance; it is resilience.
The clearest evidence comes from structured programs. The FIFA 11+, a standardized warm-up built around running, strength, balance, and control drills, has been shown to roughly cut injury rates in amateur and youth footballers when performed consistently, with reductions in the range of a third or more in several trials.1,2 Neuromuscular warm-up programs more broadly reduce lower-limb injuries, including serious knee injuries such as ACL tears, particularly in field and court sports.3
The RAMP Framework
The most useful way to build a warm-up is the RAMP model, developed by Ian Jeffreys.4 RAMP stands for Raise, Activate, Mobilise, and Potentiate. Each stage has a job, and together they take you from resting to ready.
Raise
The goal here is to raise body temperature, heart rate, blood flow, and breathing through low-intensity activity. Rather than a mindless jog, use movements that resemble your sport, easy running, skipping, shuffles, or carries. You want to feel warmer and slightly out of your resting state, not tired.
Activate and Mobilise
These two often blend together. Activation targets the muscles you rely on, the glutes, core, and shoulder stabilizers, so they are switched on before load arrives. Mobilisation takes the key joints through the ranges your sport demands. Think dynamic movements: walking lunges with rotation, leg swings, hip openers, band walks, and controlled squats rather than long static holds. The aim is active, movement-based range, which prepares tissue better than passive stretching before explosive activity.
Potentiate
The final stage ramps intensity toward what training or competition will demand: progressively faster sprints, jumps, cuts, throws, or sport-specific drills. This "potentiation" primes the nervous system for high force and speed, and it is the stage most recreational athletes skip entirely. If your session includes sprinting or contact, your warm-up should build up to sprinting or contact-like intensity first.
A Practical Template
A complete RAMP warm-up can be done in 10 to 15 minutes:
- Raise (2-3 min): Easy jog, skips, and lateral shuffles building gently in pace.
- Activate & Mobilise (4-6 min): Walking lunges, leg swings, hip openers, band walks, spinal rotations, and a few controlled bodyweight squats.
- Potentiate (3-5 min): Progressive strides or accelerations, a few jumps or bounds, and one or two sport-specific drills at near-full speed.
Notice what this framework does not lean on: prolonged static stretching before power-based sport, which can briefly reduce force output and does little for injury prevention on its own. Movement-based preparation is the better tool.
Warm-Ups Are Load Management, Too
There is a bigger principle underneath all of this. A warm-up is a small, repeatable dose of the demands you are about to face, and gradually building tissue tolerance is the same idea behind managing training volume week to week. It reflects a rule we come back to constantly: there are no bad exercises, only too much too soon.5 A warm-up is how you introduce today's "too much" in a controlled, progressive way. It is also worth remembering that the body works as a chain. A warm-up that only addresses the sore or "important" area misses the point; preparing the hips, trunk, and shoulders together is what makes movement efficient and durable. The Bottom Line
A structured warm-up is not busywork. Done consistently, it is one of the most evidence-supported things an athlete can do to stay available for training and competition. The key word is consistently: the programs that reduce injuries are the ones performed nearly every session, not just before the big game. Build a RAMP routine you can repeat, and let it do its quiet work.
